    Do Supplements Work? An Evidence-Based Guide to the Popular Vitamins, Minerals and Wellness Products People Actually Take

    Supplements are everywhere now. They sit on kitchen shelves, bathroom cabinets, gym bags, work desks and bedside tables. Some people take a simple vitamin D tablet in winter. Others have a full daily supplement stack: magnesium, omega-3, creatine, collagen, probiotics, curcumin, zinc, electrolytes, ashwagandha, NAD+, resveratrol and more.

The better question is: which supplement, for which person, for which reason, at which dose, and with what safety risks?

    Supplements are not magic, they are gap-fillers

A vitamin, herb or capsule may be useful if someone is deficient, has a specific goal, follows a restricted diet or has a clinical reason to take it. But it is much less convincing when sold as a universal shortcut to energy, immunity, longevity or “optimal health”.

    Large reviews of vitamin and mineral supplements for disease prevention are not especially exciting. The US Preventive Services Task Force found insufficient evidence to recommend multivitamins for preventing cardiovascular disease or cancer in healthy adults, and it recommends against beta-carotene and vitamin E for that purpose. A JAMA evidence review also found that vitamin and mineral supplementation was associated with little or no benefit in preventing cancer, cardiovascular disease or death, with some exceptions and uncertainties.     That does not mean all supplements are useless. It means supplements should be targeted, not taken blindly.

    Vitamin D: one of the clearest examples of a useful supplement

    Vitamin D is one of the most sensible supplements for many people in the UK. NHS guidance says that 10 micrograms a day is enough for most people who choose to supplement, and adults should not take more than 100 micrograms daily because excessive vitamin D can be harmful. (nhs.uk)

    GOV.UK also advises that in the UK during autumn and winter, everyone should consider a daily supplement containing 10 micrograms of vitamin D because the body cannot make enough from sunlight at that time of year. (GOV.UK)

    Vitamin D is mainly important for bone and muscle health. It is especially relevant for people with low sun exposure, darker skin, older age, covering clothing, limited outdoor activity, housebound status or certain medical conditions.

    Verdict: Worth considering for many people, especially in the UK from autumn to spring. It is useful, but it should not be megadosed.

    Vitamin B12: essential for vegans and people at risk of deficiency

    Vitamin B12 is important for red blood cells and nervous system function. It is found mainly in animal-derived foods, so vegans and some vegetarians need to think about it carefully. Older adults and people with absorption problems may also be at risk.

    B12 is not a magic energy supplement for everyone. If your B12 level is normal, taking more is unlikely to transform your health. But if you are deficient, B12 matters enormously.

    Verdict: Very worthwhile if you are vegan, at risk of deficiency, or medically advised to take it. Not necessary for everyone.

    Vitamin C: useful nutrient, overhyped supplement

    Vitamin C is essential for normal health, including skin, blood vessels and wound healing. Deficiency causes scurvy, but most people eating fruit and vegetables get enough.

    Vitamin C is often marketed for immunity and colds. The evidence is more modest than the marketing suggests. It may slightly reduce cold duration in some contexts, but it is not a reliable way to prevent illness for the average person.

    Verdict: Important nutrient, but high-dose daily vitamin C is probably unnecessary for most people with a decent diet.

    Magnesium: useful in some cases, but not a miracle sleep cure

    Magnesium is involved in muscle function, nerve function, energy metabolism and many enzyme systems. It is found in nuts, seeds, legumes, whole grains, dark chocolate and leafy greens.

    Some people take magnesium for sleep, cramps, stress, constipation or muscle recovery. It may be useful where intake is low or a deficiency exists, and certain forms can have a laxative effect. However, it is often overmarketed as a universal fix.

    High doses can cause diarrhoea, and people with kidney disease should be careful.

    Verdict: Potentially useful if intake is low or there is a specific reason. Not a guaranteed solution for sleep, anxiety or cramps.

    Omega-3: useful for some people, but not automatically essential

    Omega-3 fatty acids are found in oily fish and supplements such as fish oil or algae oil. They are often promoted for heart health, brain health and inflammation.

    The evidence depends on dose, baseline diet, EPA/DHA content and the outcome being studied. Eating oily fish as part of a healthy diet is usually a better starting point than assuming all fish oil capsules are necessary.     People who do not eat fish may consider algae-based omega-3. People taking blood thinners or high-dose omega-3 should check with a clinician.

    Verdict: Useful in some contexts, but not a universal must-have.

    Creatine: one of the strongest evidence-based supplements

    Creatine is one of the best-supported supplements, especially for strength, power and resistance training. The International Society of Sports Nutrition position stand describes creatine monohydrate as safe and effective within established guidelines, and one of the most effective nutritional ergogenic aids available.     Creatine helps replenish phosphocreatine stores in muscle, supporting short bursts of high-intensity activity. It works best alongside training. It is not a steroid and it does not build muscle without effort.

    For many gym-goers, athletes and people doing resistance training, creatine is one of the few supplements where the evidence is genuinely strong.

    Verdict: Strong evidence for performance and strength training. One of the most worthwhile supplements if it matches your goal.

    Zinc: useful for deficiency, risky if overdone

    Zinc is important for immune function, wound healing and many cellular processes. It is found in meat, shellfish, dairy, nuts, seeds and legumes.

    Zinc can be useful if someone is deficient or has a specific reason to take it. But long-term high-dose zinc is not harmless. It can interfere with copper absorption and cause problems.

    Verdict: Useful when needed, but avoid long-term high-dose zinc unless advised.

    Probiotics: promising, but very strain-specific

    Probiotics are live microorganisms intended to provide a health benefit. They are often sold for gut health, bloating, immunity, mood and digestion.

    The main issue is that “probiotic” is not one thing. Different strains can have different effects. Evidence for one product does not automatically apply to another. NCCIH notes that probiotics have shown promise in several areas, including prevention of antibiotic-associated diarrhoea and some gut-related conditions, but evidence varies and safety can matter for people who are severely ill or immunocompromised.     Verdict: Potentially useful for specific gut-related situations, but choose based on evidence, not vague “good bacteria” marketing.

    Curcumin and turmeric: interesting, but overmarketed

    Curcumin is the best-known active compound in turmeric. It has been studied for inflammation, pain and metabolic health. The biology is interesting, but supplement claims often go too far.

    NCCIH notes that conventionally formulated turmeric or curcumin is likely safe in recommended amounts for short periods, but it can cause side effects such as stomach upset, reflux, nausea, diarrhoea or constipation. (NCCIH)

    Some high-bioavailability curcumin products have also raised safety concerns, including rare reports of liver injury. Using turmeric in cooking is very different from taking concentrated capsules.

    Verdict: Interesting compound, but not a guaranteed anti-inflammatory miracle. Use caution with high-dose supplements.

    Ashwagandha: popular for stress, but long-term safety is uncertain

    Ashwagandha is often marketed for stress, sleep, testosterone, performance and calmness. Some studies suggest possible short-term benefits for stress or sleep, but product quality and study quality vary.

    NCCIH states that ashwagandha may be safe short term, up to about three months, but there is not enough information to draw conclusions about long-term safety. It may cause drowsiness, stomach upset, diarrhoea and vomiting, and rare liver injury cases have been reported. It should be avoided during pregnancy and breastfeeding. (NCCIH)

    Verdict: Possibly useful short term for some people, but not risk-free and not something to take casually forever.

    Collagen: plausible but not essential

    Collagen is marketed for skin, joints, hair and nails. It is broken down during digestion into amino acids and peptides, so it does not simply travel intact to your skin or joints. Some trials suggest modest benefits for skin hydration or joint symptoms, but expectations should be realistic.

    The basics still matter more: adequate protein, resistance training, sleep, sun protection and good general nutrition.

    Verdict: May offer modest benefits for some people, but not essential.

    CoQ10: situational, not a general energy pill

    CoQ10 is involved in mitochondrial energy production and is often marketed for heart health, statin-related muscle symptoms, migraine and ageing. It has plausible mechanisms and some condition-specific research, but it is not a universal energy supplement.

    People on medication, especially warfarin, should check for interactions.

    Verdict: Situational. Potentially useful for specific reasons, but not necessary for everyone.

    NAD+, NMN and NR: exciting science, limited proof for everyday longevity

    NAD+ pathways are popular in longevity and biohacking. Supplements such as NR and NMN are marketed as ways to support NAD+ levels.

    The science is interesting, but the leap from changing a biomarker to proving longer life or better long-term health in humans is a big one. Longevity claims often run ahead of clinical evidence.

    Verdict: Interesting research area, but not yet an essential supplement for most people.

    Resveratrol and astaxanthin: antioxidant appeal, limited real-world certainty

    Resveratrol and astaxanthin are often sold as antioxidant supplements. Resveratrol is associated with grapes and red wine; astaxanthin is a carotenoid found in marine organisms.

    The problem is that antioxidant marketing is often too simplistic. The body’s oxidative stress systems are complex, and taking isolated antioxidants does not automatically translate into better health or longer life.

    Verdict: Interesting compounds, but not must-have daily supplements.

    Electrolytes: useful when losses are real

    Electrolytes can be useful during heavy sweating, endurance exercise, vomiting, diarrhoea, heat exposure or certain medical situations. But most people do not need electrolyte powders for ordinary desk work or light exercise.

    People with kidney disease, high blood pressure, heart failure or medication affecting potassium should be careful.

    Verdict: Useful when needed; unnecessary as a daily wellness drink for many people.

    So, which supplements are actually worth taking?

    The most evidence-supported or sensible options are usually:

    Vitamin D for many people in the UK during autumn and winter.
    Vitamin B12 for vegans and people at risk of deficiency.
    Creatine monohydrate for resistance training, strength and high-intensity performance.
    Probiotics for selected gut-related situations, depending on strain and reason.
    Electrolytes during significant sweat, heat, vomiting, diarrhoea or endurance activity.
    Omega-3 if fish intake is low or there is a specific reason to consider it.

    The more mixed or situational supplements include magnesium, zinc, collagen, CoQ10, curcumin, ashwagandha, resveratrol, astaxanthin and NAD-related products.

    The least sensible approach is to take everything because it appears on social media. A longer stack is not automatically a better stack.

    How to build a sensible supplement stack

    A good supplement stack should be boring, targeted and safe. Ask yourself:

    Do I have a deficiency or a realistic risk of one?
    Is this supplement supported for my specific goal?
    Is the dose sensible?
    Could it interact with my medication?
    Is the product from a reputable brand?
    Could food, sleep, exercise or medical care solve the issue better?

    The best supplement stack is not the biggest one. It is the smallest one that actually has a reason.
